Make it automatic first
For the first six weeks the goal is attendance, not fitness. Pick a fixed time and attach it to something that already happens, such as right after work or before the morning shower. Lay out clothes and shoes the night before. Define a minimum version, ten minutes or a single set of each exercise, that counts as done on bad days, because protecting the streak matters more than any one session. When you miss a day, the only rule is never to miss two in a row.
The target to grow into
Federal guidelines for adults call for 150 minutes of moderate activity a week, or 75 minutes of vigorous activity, plus muscle-strengthening work on two days. Moderate means you can talk but not sing, which describes a brisk walk. Vigorous means you can manage only a few words at a time.
Strength, simply
Two full-body sessions a week cover it. Build each one from five movement patterns rather than a list of machines:
- A squat trains the legs and hips, starting with bodyweight or a single dumbbell held at the chest.
- A hinge, such as a deadlift or hip bridge, trains the back of the body.
- A push, such as a push-up or overhead press, trains the chest, shoulders and triceps.
- A pull, such as a row or pull-down, trains the back and biceps.
- A loaded carry, walking with a heavy weight in each hand, trains the grip and trunk.
Do two or three sets of eight to twelve repetitions, with a weight that makes the last two hard but clean. When you reach twelve on every set, add the smallest increment available. That gradual increase is the whole mechanism, and it is called progressive overload.
Soreness versus injury
Dull, symmetrical muscle soreness that peaks one to three days after a new workout is normal and fades as you adapt. Sharp pain, pain in a joint, pain on one side only, or pain that gets worse as you continue means stop. Most beginner injuries come from adding too much too quickly, and runners should raise weekly mileage by only about ten percent at a time. Chest pain, fainting or unusual breathlessness during exercise means stop at once, call 911 if it does not ease within a few minutes of rest, and see a doctor before you train again.
